The problem

Knowing what to do and knowing when to do it are different problems.

The nervous system self-regulation field has no shortage of tools: breathwork, cold exposure, journaling, somatic movement, EFT, vagal toning protocols. Most of them are real, most are backed by decent evidence, and most will do nothing — or actively make things worse — if you reach for them from the wrong state.

The sequencing is where most approaches break down.

Your autonomic nervous system runs in three distinct circuits. Which one is active determines what is physiologically accessible to you. In full sympathetic activation, flooded, reactive, heart pounding, the prefrontal cortex goes offline. The region that plans, reasons, and executes a breathing protocol is suppressed, not temporarily distracted. This is literal physiology, not a metaphor for being stressed.

In dorsal vagal shutdown, flat, numb, unable to move, the problem runs the other direction. There is not enough activation for most tools to create traction. You attempt the breathing exercise, feel nothing shift, and end up feeling worse for having tried.

The core principle

The state you're in determines which tools are available to you. Using the wrong tool in the wrong state doesn't just fail to help. It can deepen dysregulation. Everything in this guide is organised around that principle.

The framework

The autonomic ladder has three rungs, and you can only climb them in sequence.

Dr. Stephen Porges's polyvagal theory identified three distinct circuits in the autonomic nervous system. They evolved in sequence and activate in reverse order under threat. Where you sit on that ladder determines which tools can reach you.

State 01 · Ventral Vagal
Regulated
Thinking is clear, energy is steady, and the social engagement system is online. The widest range of tools and capacities are accessible from this state.
Works well: breathwork, journaling, cold exposure, complex planning
State 02 · Sympathetic
Activated
Heart rate elevated, breathing shallow, attention narrowed to threat. Short bursts of this state are a normal part of the threat response. Chronic or unrecognised activation is where the damage accumulates.
Works well: movement, shaking, physiological sigh, discharge-first tools
State 03 · Dorsal Vagal
Shutdown
The oldest circuit, activated as a last resort when fight-or-flight has failed or isn't available. The experience is immobilisation, flatness, disconnection. Most sympathetic-state tools don't work here and some make it worse.
Works well: warmth, gentle movement, rhythm, minimal-demand tools

These circuits activate hierarchically, descending under threat and ascending during recovery. You cannot skip rungs. Moving from shutdown to regulated requires passing through activation first, which is how the nervous system is wired. Understanding this sequence stops you from attempting tools that have no access point from where you currently are.
